Pádel Fitness: more power, agility, and injury-free play

The physical preparation you don’t get from matches: more power, more agility, and fewer niggles, all in 12 weeks.

A 12-week pádel fitness plan that develops what your matches don’t: strength, rotational power, agility, and protection against common elbow, shoulder, lower back and calf issues. Triwell’s AI tailors it to your skill level, match days, and injury history – and a real coach oversees every tweak. Includes nutrition and hydration guidance to help you perform on court and recover better.

Plan structure

01

Weeks 1-4 · Foundation and prevention

Anatomical adaptation: shoulder and hip mobility, general strength, anti-rotation core work, and eccentric forearm and calf strength. This is where you build your shield against the most common pádel niggles.

02

Weeks 5-8 · Strength and power

Key loaded movement patterns (squat, push, pull, hip hinge), low-impact plyometrics and rotational medicine ball throws. From slow strength to the sort of power you’ll feel in the smash and bandeja.

03

Weeks 9-12 · Court-specific training

Agility and direction changes, short accelerations between 3 and 8 metres, rotational power and intermittent endurance to mimic real-match efforts, based on sports science research for pádel.

04

Match day routine

10 minutes’ activation before playing: banded rotator cuff, forearm, ankle, and core. Designed to prep your high-risk areas right before you play.

05

Performance and recovery nutrition

Mediterranean-style plate template with enough protein, carbohydrates tailored to match days, hydration guidance and post-match recovery, plus quick dinner ideas for evening games.

What's included

  • 3 blocks of 4 weeks: foundation, strength-power, and pádel-specific training (agility, direction changes, rotational power)
  • 2-3 strength sessions of 40-50 mins + 1 agility session of 25-30 mins, designed to fit around your weekly matches
  • 10-minute pre-match routine: forearm, rotator cuff, ankles, and core

  • Nutrition and hydration for match days: what to eat before, during and after, with nutritionist review
  • Regular agility, jump and grip strength tests to measure your progress with real data

Benefits

  • Build the strength, rotational power and agility you can’t get from matches alone

Recommended for

Amateur players who play 1-3 times a week and have never followed a structured fitness planAnyone who runs out of steam in the third set or loses long rallies to fatigueAnyone suffering from mild, persistent aches in the elbow, shoulder, lower back, or calf who wants to prevent problems before they startAnyone keen to boost power on the smash, bandeja and wall returns with a results-driven plan

Your typical week

Exercise

Monday, Strength A (40-50 min): squat or lunge, horizontal push, row, anti-rotation core work, and eccentric forearm. Wednesday, Strength B and power (40-50 min): hip hinge, vertical push, rotational medicine ball throws, low-impact plyometrics, and eccentric calf. Friday, agility and direction changes (25-30 min): cones or ladder, 3-8 m accelerations, lateral moves, shoulder and hip mobility. Match days: 10 mins pre-match prevention routine. Sunday: rest or light mobility. Every fourth week reduces volume so your body can adapt.

Nutrition

Daily, plate template matches your goal (performance or recomposition) with the right protein and Mediterranean style. Pre-match: carb-rich meal 2-3 hours before or a light snack if playing late. During: hydration plan – water, plus electrolyte drink if over 60-90 minutes or in the heat. Afterwards, recover within 1-2 hours with protein and carbs, plus quick dinner ideas for evening matches. Record your hydration and pre/post match meals in the app – the nutritionist reviews it weekly.

Qué puedes esperar

  • Monitor your agility using direction change tests (adapted 505 or T-test) at the start and end of each block; with good consistency, a typical improvement is 5-10% in 12 weeks, depending on your starting point
  • Track your grip strength and forearm eccentric endurance with simple resistance band or dumbbell tests – good indicators for preventing tennis elbow
  • Log your lower-body power (CMJ jump) and rotational power (medicine ball throws) between blocks to objectively track your progress
  • Monitor adherence (target: at least 80% of sessions completed) and perceived effort after each match to see how your fatigue levels change in the third set

Who this plan is NOT for

  • People with current pain or a recent injury in the elbow, shoulder, lower back, knee or calf without professional assessment
  • Anyone looking for injury rehab: this plan is to prevent issues, not treat them
  • People with unmanaged cardiovascular disease or more than a year of inactivity without medical clearance
  • Anyone wanting pádel technique lessons: this is about physical training, not shot technique

This plan is for general fitness conditioning with a focus on pádel and does not replace medical or physiotherapy assessment. If you have current pain in your elbow, shoulder, lower back, knee or calf, a recent injury, cardiovascular disease or have been inactive for more than a year, consult a healthcare professional before starting. Stop any exercise that causes sharp pain and report it to your Triwell professional via the app.

Frequently asked questions

How many days a week do I need for pádel fitness training?+

2 to 3 strength sessions of 40-50 minutes, plus an agility session of 25-30 minutes. The plan is designed to fit alongside 1-3 weekly matches: the AI balances your workload so you’re fresh to play, and if you play more one week, it adjusts the plan.

Will this help prevent tennis elbow (pádel elbow)?+

Tennis elbow is the most common pádel injury, making up around 20-22% of diagnoses. This plan includes eccentric forearm work, grip strength, and a pre-match activation routine – the type of training research links to lower injury rates. But prevention isn’t treatment: if you already have elbow pain, get it checked by a health professional first.

Do I need a gym to follow the plan?+

No. All you need is resistance bands, two dumbbells or a kettlebell, a medicine ball and a mat – ideal at home. If you train at a gym, the AI creates a version with barbells and machines too. You only use the court on days you play.

How is this different from a pádel fitness video course?+

A video course gives everyone the same sessions. Here, the AI builds your plan around your ability, match days and any aches, a real coach supervises and optimises it, and we add nutrition for match days. You’ll also do regular agility, jump and grip tests to measure real progress.

What should I eat before a pádel match?+

Plan guideline: a carb-rich meal 2-3 hours before you play, and if you play late, a light snack instead. Water during the match, and add an electrolyte drink if it’s over 60-90 minutes or in the heat. Have protein and carbs within 1-2 hours after. The nutritionist checks your food logs and tailors advice to your routine.

Is this suitable for beginners?+

Yes. The first block is all about adaptation: mobility, general strength, and prevention, with progressions suitable for complete beginners. If you already do strength training, the AI sets loads and exercises matched to your experience. The plan fits all abilities and fitness levels and progression is adjusted by your effort rating.
