Gym From Scratch: Your First 8 Weeks
A beginner’s gym routine backed by AI planning and expert guidance. Master technique, overcome gym nerves, and build a training habit that actually lasts.
An 8-week plan designed for your first day at the gym: you’ll start on resistance machines to learn movements safely, then progress to free weights at your own pace, with your form checked by a coach. Triwell’s AI adapts the routine to your schedule, your gym, and your true level, and adds simple nutrition habits alongside targeted support to help you feel confident in the gym. Because the main challenge for beginners isn’t the routine itself—it’s sticking with it beyond week nine.
Plan structure
Weeks 1–2: Getting Started & Technique
Your first days at the gym, without pressure: sessions on resistance machines to master the 5 basics with comfortable loads, a guided 8-minute warm-up, and a proper cool-down. At the same time, your first nutrition focus (protein at each main meal) and mindset work on gym nerves—what it is, why more than half of us feel it, and practical ways to overcome it.
Weeks 3–5: Progressive Overload
Once you complete all sets with good form, you add 5–10% more weight: double progression (increase reps first, then weight). You introduce dumbbell exercises, add habits like water intake and vegetables, and build realistic expectations and motivation to help you get past the typical “week 4” slump.
Weeks 6–8: Free Weights & Consolidation
It’s time for barbell basics, with your coach checking your form via video, plus a slight increase in training volume (from 2 to 3 sets). The mindset pillar shifts to making exercise part of your identity: the aim is that by week 9, habit—not motivation—keeps you going.
Ongoing: Tracking & Support
Over the 8 weeks, you’ll log sessions, weights, and mood in the app; your nutritionist reviews your log every two weeks, and if your adherence drops for two weeks in a row, a coach will actively help you adjust—instead of letting you quit.
What's included
- 3 full-body sessions of 40-55 minutes on alternate days, with two routines (A/B) to keep things varied
- Progression from machines to free weights: for the first 2 weeks, you learn movement patterns on guided machines, then switch to barbell and dumbbells once your technique is checked
- Video technique review by your coach for the 5 fundamental movements: squat, push, pull, hip hinge, and core
- One small nutrition goal per week (protein at each meal, water, vegetables etc.), with no calorie counting for the first 4 weeks
- A weekly 10-15 minute mindset module to tackle gym nerves, plus daily mood and energy check-ins via the app
- AI adapts weights, exercises, and schedule to your actual gym and week; a professional oversees and guides your plan
Benefits
- You enter the gym knowing exactly what to do: each session details the machine, sets, reps, and perfect form instructions
- You learn proper technique from day one, with effort levels capped (always leaving 2–3 reps in reserve), lowering the risk of injury and excessive muscle soreness
- You tackle the part most people skip: fear of judgement and consistency, with habit psychology tools backed by professionals
- You build a simple, flexible nutrition foundation—no restrictive diets or banned foods—supporting your training effectively
Recommended for
Your typical week
3 full-body training sessions of 40–55 minutes on alternate days (e.g. Monday, Wednesday, Friday), alternating A and B routines: 6–8 exercises, 2–3 sets of 8–12 reps with 2–3 reps always left in reserve. Plus 2 brisk 30-minute walks to help hit the WHO’s 150–300 minutes of recommended weekly activity.
One simple nutrition goal per week (week 1: protein at each main meal; week 2: 1.5–2 litres of water daily; week 3: vegetables at lunch and dinner, etc.), photo of one meal a day in the app, and fortnightly nutritionist reviews. No calorie counting in the first 4 weeks.
One weekly 10–15 minute module (audio or reading plus a practical exercise): from tackling fear of judgement in weeks 1–2 to building a strong training identity in weeks 7–8. Daily mood and energy check-in; if adherence drops for two weeks, you’ll follow up with your coach.
Qué puedes esperar
- Weekly habit tracking: the plan aims for you to complete around 20 out of 24 strength sessions (at least 80%)
- Coach video-check of your technique on the 5 fundamental lifting patterns, aiming for independent form by the plan’s end
- Progress tracking in-app: beginners typically improve main lifts by 10–25% compared to week 2, while always keeping 2–3 reps in reserve; your actual progress will depend on your starting point
- Weekly gym-related anxiety recording (scale 0–10) to monitor changes throughout the 8 weeks
- Tracking long-term habit: 3 gym sessions a week and protein at all three main meals during the final 4 plan weeks
Who this plan is NOT for
- People with hypertension, diabetes, heart conditions or musculoskeletal injuries without prior medical clearance
- Pregnant women (we have dedicated supervised plans for this stage)
- Over 45s with more than 5 years of total inactivity and no medical check-up
- Those already confident with barbell basics looking for an intermediate hypertrophy routine
This plan is designed for healthy adults without diagnosed medical conditions. Before you start, you’ll complete the Physical Activity Readiness Questionnaire (PAR-Q+). If you have hypertension, diabetes, any heart condition, musculoskeletal injuries or are pregnant, or if you’re over 45 and have been inactive for over 5 years, consult your doctor first. If you experience sharp joint pain, dizziness, or chest pain during any session, stop exercising and seek medical advice. This plan complements, but does not replace, your healthcare provider’s recommendations.
Frequently asked questions
What should I do on my first day at the gym?+
No guesswork: your first session is broken down step by step in the app, with a guided 8-minute warm-up, 6–8 resistance machine exercises each with a demo video, and comfortable weights. The goal isn’t to sweat loads on day one—it’s to leave knowing how to use the machines and wanting to come back.
How many days a week do I need to train?+
Three strength sessions a week on non-consecutive days, lasting 40 to 55 minutes, plus two brisk 30-minute walks. This matches the American College of Sports Medicine (ACSM) guidelines for beginners: enough to see progress, realistic to maintain.
I feel awkward training around experienced gym-goers. Is that normal?+
Very normal: a Planet Fitness study found 59% of Spaniards have felt intimidated in the gym. That’s why this plan includes a specific mindset pillar: in your first two weeks, you’ll tackle fear of judgement with simple exercises and start on machines where it’s much harder to feel you’re doing things wrong.
Is this beginner gym plan suitable for women?+
Yes. The basic movement patterns (squat, push, pull, hip hinge, core) are the same for everyone; what changes are the loads and progression, and Triwell’s AI personalises that to your actual level—not your gender. No ‘pink’ routines, no separate sections: just proper strength training from zero.
Will I get really sore? What about injury?+
Some muscle soreness is normal in the first couple of weeks, but this plan is built to minimise it: you’ll use comfortable starting weights, never train to failure (always leave 2–3 reps in reserve), and only move to free weights after your coach approves your video technique. You’ll also do a fitness readiness questionnaire before starting to rule out any risk factors.
Do I need to diet for this to work?+
No. You won’t even track calories for the first 4 weeks: it’s about one simple weekly habit, like including protein at every meal or drinking enough water, with fortnightly nutritionist check-ins. Eating a bit better amplifies your training results—and that’s what keeps you going.
