Plan structure
Mesocycle 1 — Accumulation (weeks 1-4)
Set your baseline: refine technique on the big lifts, start with 12-14 weekly sets per muscle group, and log loads and RIR each session. Week 4 is a deload, dropping volume 40-50% to lock in adaptations.
Mesocycle 2 — Progression (weeks 5-8)
Increase weekly volume to make the most of the dose-response relationship between volume and hypertrophy. Apply double progression: first add reps within the range, then more weight—always guided by RIR 1-3.

Which hypertrophy split is best for intermediates: upper/lower or push pull legs?+
Both work as long as you hit two sessions per muscle group each week and get enough volume. The real difference is your availability: upper/lower fits 4 days, push pull legs needs 5-6. How many sets per muscle group do I do each week?+
The plan targets 12 to 20 effective weekly sets per muscle group, starting at the lower end and increasing each mesocycle. This is the effective range highlighted by meta-analyses for intermediates, and your coach tweaks it based on your recovery.
What is RIR, and why not train to failure?+
RIR means reps in reserve: how many more you could do at the end of a set. Training at RIR 1-3 gives you almost the same stimulus as training to failure, but with much less fatigue—allowing you to keep quality high across all sessions. Every set is logged in the app and used to auto-regulate your weights.
Will I gain fat with a calorie surplus?+
Some non-muscle gain is inevitable in a surplus, which is why this plan uses a moderate 250-500 kcal margin and tracks your weight and waist weekly. If your waistline rises more than expected, your nutritionist cuts calories at the next review. It’s about building muscle with minimal fat gain—not bulking for the sake of it.
Do I need supplements for this plan?+
No. The only one recommended is creatine monohydrate (3-5 g daily), because it’s the most evidence-backed for strength and hypertrophy—but it’s optional. There’s no place for fat burners, mass gainers or magic protocols: your training, calories and daily protein are what count.
