Phase 1 — Adaptation (weeks 1-4)

You start by alternating short runs and walks (for example, 1 minute running and 1.5 minutes walking) so your tendons, ligaments and heart adapt to the new demands gently. Three sessions on alternate days, always at a pace where you can hold a conversation. Week 4 is a recovery week: rest is training too.

Phase 2 — Continuity (weeks 5-9)

The run intervals get gradually longer until you’re able to run 30 minutes or 5 km non-stop, following the proven approach of Couch to 5K used by the NHS. The AI adapts progress to how you’re feeling—if a week’s tough, you repeat it without forcing things.

Phase 3 — Consolidation and step up to 10K (weeks 10-12)

Consolidate your 30-40 minute runs and, if you choose the 10K option, add a gentle long run each week. When you finish, the AI can extend the 10K phase by 4-6 more weeks so you can progress at your own pace.

Three run-walk sessions on alternate days (25-35 min; for example, eight blocks of 1’ run + 1.5’ walk in week 1, with progressively longer runs from week 5 onwards), plus two strength sessions of 20-30 min with ankle and hip mobility. Sunday is the key session—the longest run of the week and, in the final phase, it’s your easy long run towards 10K. Two rest days or easy walks.

Nutrition

Mediterranean-style base meal with complex carbs before run days, light snack 1-2 hours before running, post-run meals with protein spread through the day, daily hydration plan with extra on hot days, and a weekly learning challenge (label reading, running breakfasts, debunking supplement myths). Nutritionist review every two weeks in the app.

Mental wellbeing

On Sundays, set your if-then plan for the week (when, where, with what kit). Log your mood before and after each run (1 minute in the app), practise that week’s mini technique—breathing for the first 5 minutes, self-talk on tough stretches, mindfulness during your long run—and celebrate your weekly milestone. If motivation or adherence drops, you can check in with the psychologist.

This plan is designed for healthy adults starting from a sedentary lifestyle. Before you begin, you'll complete the PAR-Q+ readiness for physical activity questionnaire in the app. If you are over 45 and have been inactive, or have hypertension, diabetes, obesity, heart conditions, previous joint injuries, pregnancy, or any other medical condition, consult your doctor before starting. What if I miss a week or can’t keep up?+

That’s expected. The AI readjusts your plan, the minimum habit rule says if you can’t run, just walk 10 minutes so the routine continues, and if you get joint or tendon pain, the step-back rule applies—repeat the previous week rather than pushing on. Making a new start after a setback is progress too.

Do I need to diet, use gels or supplements to run 5 or 10 km?+

No. For these distances, gels and supplements aren’t needed: the nutritionist’s advice is built on a Mediterranean plate with complex carbs, enough protein for recovery, and plenty of hydration—especially in warmer months. Eating well for running is much simpler than it sounds.
